Office Chair Yoga

Admin October 08, 2026

Office chair yoga is a type of yoga practice suitable for doing in the office, mainly targeting issues such as stiff shoulders and necks and sore lower backs caused by prolonged sitting. Here are some specific exercise methods:

Exercise 1: Relieving Shoulder and Neck Stiffness
Sit upright on the chair with your back slightly leaning back and your hands clasping the back of your head. As you inhale, open your arms backward and upward, extend your elbows to the sides, and look toward the ceiling. As you exhale, tuck your chin in, bring your elbows inward, and lower your head to look at your lower abdomen. Repeat this 3-5 times and then sit up straight slowly. This exercise relieves stiffness caused by prolonged lowering of the head or maintaining a fixed posture by stretching the front of the neck and shoulder muscles.

Exercise 2: Side Waist Stretch
Turn around and sit facing the back of the chair with your toes pointing outward at about a 45-degree angle. Grab the diagonal of the right chair back with your left hand and extend your right arm straight upward. As you exhale, bend your body to the left and feel the stretch in your right side waist. If your neck is uncomfortable, you can turn your head downward to look at the right ground. After completing one side, repeat on the other side. This exercise effectively relaxes the side waist muscles and improves the tightness in the waist caused by prolonged sitting.

Exercise 3: Spinal Flexibility and Front Stretch
Sit on the front one-third of the chair, use your hands to adjust your gluteal muscles so that your sitting bones are firmly grounded, and extend your spine upward with the top of your head. As you inhale, make the back of your chest full and lean the back of your head back. As you exhale, relax your shoulders, sink your shoulder blades, and interlace your fingers and place them behind your head. As you inhale, slightly tuck your chin in, maintain the antagonistic force between the back of your head and your palms, and feel the stretch in the front of your body. As you exhale, lower your head and arch your back, push your spine backward and upward, and look at the back of your hand. Practice this dynamically 3 times to enhance spinal flexibility and relieve thoracic kyphosis.

Exercise 4: Relaxing the Back of the Neck
Raise your left arm, lightly touch your right ear with your left hand, and grab the right edge of the chair with your right hand. As you exhale, sink your left ear toward your left shoulder, sink your right shoulder, and tuck your chin in slightly to approach your left shoulder, deepening the stretch in the back of your neck. Practice on the other side by raising your right arm, touching your left ear with your right hand, and sinking your right ear toward your right shoulder as you exhale. After completion, circle your shoulders forward and backward 3 times to relax the shoulder and back muscles.

Exercise 5: Thoracic Spine Twist
Place your right hand on the outside of your left knee. As you inhale, push the ground with your sitting bones and extend your spine upward. As you exhale, twist along your thoracic spine to the left rear, avoid shrugging your shoulders, and keep your abdomen slightly tucked in. Stay for 3-5 breaths and then switch to the other side. This exercise improves the rotation ability of the thoracic spine and relieves stiffness in the thoracic and back areas caused by prolonged sitting.

Precautions: Perform the exercises slowly and avoid sudden exertion. Stop immediately if you experience pain. Adjust the range of motion according to your personal comfort level. It is suitable for people with social anxiety to complete independently at their workstations.
