Office Chair Training Program
The office chair training program can be integrated into a systematic plan covering multiple dimensions such as leg exercises, core training, metabolic activation, and spinal protection, suitable for completion during fragmented time:

I. Leg Exercises (Relieve stiffness from prolonged sitting)
- Knee Squeeze: Sit with a rolled-up towel between your knees. Use your knee strength to squeeze for 30 seconds, then relax for 5 seconds. Repeat 10 times to strengthen the inner thigh muscles.
- Thigh Adduction: Spread your knees apart and press outward with your hands to increase resistance. Return to the starting position after your hands touch, repeating 15-20 times to exercise the inner thigh muscle group.
- Leg Lift: Bend your right leg and place it under your left leg. Contract your inner thigh muscles to lift your right leg, hold for 5 seconds, then lower it. Do 5-10 times on each side, targeting the inner thigh and gluteal muscles.
- Single-Leg Circles: Extend and lift your right leg, draw circles clockwise 10 times, then switch directions and repeat with the other leg to improve hip joint flexibility.
II. Core Training (Improve lower back pain)
- Seated Abdominal Draw-In: Sit on the front half of the chair, lean your back away from the backrest, tighten your abdomen towards your spine, exhale to tighten, inhale to relax, and repeat multiple times to activate the transverse abdominis.
- Seated Knee Tuck: Keep your upper body stable, lift your bent legs off the ground, pause briefly, then lower them slowly, avoiding arching your back, to strengthen the lower abdomen and hip flexors.
III. Metabolic Activation Training (Prevent metabolic syndrome)
- Calf Raise-Squat Complex: Complete 1 set every 45 minutes of sitting (raise your heels by 10cm, then slowly squat down), which can increase GLUT4 glucose transporter activity by 23% and reduce blood sugar fluctuations.
- Dynamic Sitting Posture: Maintain a 15-degree anterior pelvic tilt, combined with 2 scapular depression movements per minute. Continuing for 3 weeks can reduce visceral fat area by 9.6cmยฒ and promote adiponectin secretion.
IV. Spinal Protection Training (Prevent degenerative changes)
- Suspended Sitting Posture: Place an inflatable cushion on the seat to create alternating pressure on the intervertebral discs through slight rocking, maintaining nucleus pulposus water content and improving nutrient delivery.
- Reverse Loading Training: Use a resistance band to bind your elbows for chest expansion exercises, and place a folder on your head for neck lateral flexion to correct conditions like text neck and rounded shoulders.
V. Fragmented Stretching (Relieve muscle tension)
- Hip Stretch: Place your right ankle on your left knee, lean forward until your abdomen touches your calf, hold for 20 seconds, then switch sides to stretch the glutes and lower back.
- Lower Back Release: Sit up straight, place your right hand on the back of the chair, reach your left hand towards your right knee, and twist your body to the left. Do 15 seconds on each side to relax the lumbar muscles.
- Neck and Shoulder Stretch: Cross your hands over your head, push outward with your palms, and lift your head and chest, holding for 10 seconds to relieve "mouse hand" and "keyboard shoulder".
Training Frequency and Precautions: It is recommended to get up and move every 30 minutes, perform core training 2-3 times a day, and metabolic activation exercises once an hour. Those with old lower back injuries should avoid core training, perform exercises based on comfort, and stop immediately if pain occurs. Advanced users can increase squat depth or resistance band resistance.
