Hip Exercises Using an Office Chair

Admin October 19, 2026

Exercising the hips using an office chair can be achieved through hip joint movements, external rotation circles, chair-crossing actions, and stretching and relaxation exercises. It is important to pay attention to proper form and safety.

1. Hip Joint Internal and External Rotation Exercises
This exercise primarily targets the strengthening of the rotational function of the hip joint. Sit on the chair, maintain body stability, and slowly lift one leg so that the foot leaves the floor. Using the base of the thigh as the axis, perform internal rotation (turning towards the inside of the body) and external rotation (turning towards the outside of the body) exercises. Perform 20 repetitions per set and complete 4 sets. This exercise can enhance the strength of the muscles around the hip joint, improve the flexibility of the hip joint, and help improve the range of motion of the hips.

2. External Rotation Circle Exercises
Support your body with your hands to ensure balance. After performing an external rotation with one leg, extend the hip backward so that the heel draws circles in the air. You can draw 10 to 20 circles clockwise and counterclockwise. During the circle-drawing process, maintain body stability and avoid swaying. This exercise can further train the external rotation ability of the hip joint while enhancing the coordination of the leg muscles, having a positive effect on improving the motor function of the hips.

3. Proper Postures for Crossing the Chair

  • Lateral Jumping: Jump side to side with your legs like springs, swinging your arms in coordination to increase body coordination and rhythm. During the jumping process, pay attention to keeping your knees aligned with your toes, avoiding inward or outward rotation of the knees, and landing lightly to reduce impact on the joints.
  • Step-like: Place the chair firmly against the wall to ensure it does not slide. Step on the chair seat with your left foot and slowly bring your right foot up so that the entire sole of the foot touches the chair. Perform 10 to 15 repetitions per set and then repeat with the other leg. This exercise can simulate the action of climbing stairs, strengthening the muscles of the legs and hips and improving body balance.

4. Hip Joint Relaxation and Stretching
Sit on the chair, lift one leg, and grasp the ankle with both hands, bringing the calf closer to the chest to feel the stretch in the hip joint. Hold this position for 15 to 30 seconds and then repeat with the other leg. This exercise can relax the muscles around the hip joint, relieve muscle tension, increase the flexibility of the hip joint, and prevent stiffness in the hips caused by prolonged sitting.
